Weight Gain Meal Prep: One Sunday of Cooking for Thin Weeks
If you forget meals when you are busy, cook once and eat from the fridge: one Sunday of about 90 minutes can stock five small, high-calorie meals a day for the next few days. The trick is cooking a base once and changing only the tadka and the side.
Before you start
- Cook time: about 90 minutes on one day.
- Fridge life: plan to eat cooked dishes within 2 to 3 days; freeze the rest.
- Eating rhythm: a small meal or snack about every 3 hours.
- Gate first: if you are losing weight without trying, see a doctor before a gain plan.

Why does meal prep help a small appetite?
When appetite is small, the effort of cooking is often the thing that stops you eating. If food is ready, the decision shrinks to “open the box”. The NHS advice for underweight adults is to eat smaller meals more often with healthy snacks in between, and to add calories gradually, roughly 300 to 500 extra a day. Meal prep is the practical way to do that without living in the kitchen.
It does not replace a medical check. The NHS says to see a GP if you have lost weight without changing your diet or exercise. Once that is cleared, the plan below fits in. For full day-by-day menus, see the diet charts for men and women.
What keeps well in the fridge, and for how long?
| Food | Fridge | Notes |
|---|---|---|
| Daal or khichdi | 2 to 3 days | Thickens; loosen with hot water |
| Qeema or chicken curry | 2 to 3 days | Freezes well in portions |
| Boiled chana | 2 to 3 days | Keep in a covered box |
| Boiled eggs in shell | Up to about a week | Peel as you eat |
| Laddoo, peanut chikki mix | Dry jar, a few weeks | Keep dry and covered |
These are practical rules of thumb, not guarantees. If something smells off, looks slimy or has been out too long, throw it away. The NHS lists food that is not chilled or frozen properly, left out too long, or not reheated thoroughly as common causes of food poisoning, and that is the logic behind everything below.
What is the safe way to handle rice and eggs?
Rice is the one most people get wrong. Cool it quickly, spread in a shallow dish rather than leaving the pot on the stove, then put it in the fridge covered. Do not leave it out overnight. Eat within a day, reheat until steaming hot all the way through, and do not reheat it a second time.
Eggs: boil them fully until the yolk is firm, cool them, and keep them in the fridge. Do not eat raw or runny eggs in a shake if you are pregnant, elderly or unwell. If you like khichdi, the soft, easy-to-eat moong dal khichdi is a good base to make in bulk, and it freezes in portions.
What is the Sunday 90 minute cooking order?
- Minutes 0 to 10: put eggs on to boil, soak chana if you use dry, and set the daal and rice to cook.
- Minutes 10 to 40: while they cook, prepare the qeema or chicken curry in one pot.
- Minutes 40 to 55: roast peanuts and mix laddoo or chikki bites, while the cooked items cool.
- Minutes 55 to 75: pack into boxes, one meal each, with the date on masking tape.
- Minutes 75 to 90: cool everything, then fridge what you will eat in 2 to 3 days and freeze the rest.
One base, three faces
Cook the base (daal, rice, boiled eggs) once and change only the tadka and the side, so a small appetite does not get bored. Daal with a ghee and jeera tadka on Monday, the same daal with garlic and red chilli tadka on Tuesday, and mashed into a roti roll on Wednesday. Boiled eggs become egg bhurji, egg curry or a plain snack.
What goes into the 3 hour grab list?
Eating every 3 hours is easier when the next thing is already packed. Rotate through items like these:
- A small box of khichdi or daal-rice with a spoon of ghee
- Two boiled eggs with a roti
- Qeema wrapped in a paratha
- A handful of peanuts, almonds and dates
- A banana with peanut butter
- A glass of full cream milk, or lassi
For more calorie-dense choices, our desi list of high-calorie foods has plenty to add. Measure ghee and nut butter in spoons, as it is easy to under-count.
How do you reheat and pack a tiffin?
Reheat only the portion you will eat, until it is steaming hot throughout, and never reheat the same box twice. In a tiffin without a fridge, a cold pack or a frozen water bottle helps for a few hours, but cooked rice, eggs and meat should not sit in a warm bag all day. If you will have no access to a fridge or reheating, pack dry foods instead: roti rolls with a dry filling, chikki, dry fruit, bananas and boiled eggs eaten within a short time.
Food poisoning is more serious for pregnant women, older adults, young children and people with weak immunity, so be strict with rice, eggs and meat. Diabetes, kidney disease or heart disease change what a gain plan should look like; ask your doctor or dietitian. Teenagers and children should eat family food and have growth checked, not follow a gain plan. See a doctor if vomiting, diarrhoea or fever follow a meal, or if weight keeps falling despite eating.
Frequently asked questions
What is weight gain meal prep?
It is cooking several meals and snacks in advance, usually once a week, so you eat small high-calorie portions regularly without cooking each time.
How long can cooked daal stay in the fridge?
Plan on 2 to 3 days, covered, and reheat it until steaming hot. Freeze portions you will not eat in that time.
Can I reheat rice for weight gain meals?
Yes, once, if it was cooled quickly and chilled. Heat it until steaming hot all the way through and do not reheat it again.
How to eat every 3 hours when I forget to eat?
Set phone alarms and keep a ready-to-eat item, such as boiled eggs, nuts or a banana, within reach. The NHS also suggests smaller, more frequent meals.
What are good high calorie tiffin ideas?
Daal-rice with ghee, egg roll, paratha with qeema, chikki and nuts, and a banana. Keep cooked meat and eggs cold until you eat them.
Can I freeze meals for weight gain?
Yes, qeema, curries, daal and khichdi freeze well in single-portion boxes. Thaw in the fridge and reheat until steaming hot.
Are boiled eggs safe to keep in the fridge for a week?
In the shell and kept cold, boiled eggs generally keep for about a week. Check smell and look, and throw out any that seem off.
Bulking meal prep pakistani style, what to cook?
Daal, chawal, qeema, chana, anday, and parathas are the staples. Add ghee in measured spoons, plus dry fruit and milk through the day.
Can meal prep replace a doctor visit for being underweight?
No. If you are losing weight without trying or cannot gain, see a doctor first; food planning comes after.
