Best Pre Workout Snack and Post Workout Meal: Kela, Anda, Chana
The best pre workout snack is small, mostly carbohydrate and eaten 30 to 60 minutes before: a banana (kela), three dates or a roti with a thin layer of peanut butter. After training, a normal meal with protein does the rest: eggs (anda) with roti, dahi with fruit, or daal chawal. Below are the timings, the desi combos for gaining or losing, and the calories summed portion by portion.

If you’re thin and can’t gain weight despite eating well, or you’re losing weight without trying, see a doctor before changing your diet or training. Thyroid problems, diabetes, TB, coeliac disease, long-running infections, depression and eating disorders can all look like “just a fast metabolism”. Stop exercising and get help at once for chest pain, fainting, a racing or irregular heartbeat, or breathlessness far beyond normal. If you take insulin or sulfonylurea tablets, exercise plus a skipped snack can bring on a hypo, so agree your workout food with your doctor and carry glucose. Kidney disease means asking your doctor before raising protein. Teenagers should eat normal family meals and use no gain diets, pre-workout powders or energy drinks.
What to eat before a workout: the best pre workout snack
Before training you want fuel that’s easy to digest, and carbohydrate is the muscles’ quickest fuel, so a banana beats a paratha every time even though the paratha feels more serious. A little protein is fine. Lots of fat, fibre or fried food sits in the stomach and brings cramps and burps halfway through your squats.
| Pre-workout snack | Portion | Roughly |
|---|---|---|
| Kela | 1 medium banana | about 100 kcal |
| Khajoor | 3 dates | about 65 kcal |
| Roti with peanut butter | 1 roti, 1 level tsp peanut butter | 125 to 135 kcal |
| Kela with almonds | 1 banana, 5 almonds | 130 to 140 kcal |
| Dahi with dates | 1/2 katori dahi, 2 dates | 90 to 100 kcal |
Timing matters more. Eat a snack like these 30 to 60 minutes before you start, or a full meal 2 to 3 hours before. Training first thing in the morning on an empty stomach is fine for a light session if you feel well; if you feel shaky or weak, a banana on the way to the gym usually sorts it.
One level teaspoon of peanut butter is about 30 kcal, and the “tablespoon” that most people scoop straight from the jar is three of those, which is why the roti version drifts toward 200 without anyone noticing. Measure once.
Can we eat banana and egg together?
Yes. There’s no harm in eating banana and a boiled egg together, before or after a workout, and it’s actually a handy pair: the banana brings quick carbohydrate and potassium, the egg brings protein. The idea that they “clash” in the stomach has no basis. It sits with other food-combining rules that tradition repeats and the body doesn’t follow, some of which we tested in our food combining rules autopsy.
A banana and one boiled egg come to roughly 175 kcal. Two eggs, about 250.
Nearly half an egg’s protein sits in the yolk. Throwing yolks away throws protein away too.
Post workout meal for muscle gain or weight loss
Gym talk gets this wrong. What builds muscle is regular strength training, enough protein across the whole day and enough sleep, not a single perfectly timed shake. A post-workout meal within an hour or two of training, with 20 to 30 g of protein and some carbohydrate, is plenty.
If you want to gain weight and muscle
Aim for a surplus of roughly 300 to 500 kcal a day above what keeps your weight steady, and a realistic gain of about 0.25 to 0.5 kg a week. Faster is mostly fat.
- Daal chawal with dahi and ghee: 1 katori daal (about 170), 1 katori cooked rice (about 190 to 200), 1 katori dahi (about 95), 1 tsp ghee (about 45) comes to roughly 500 to 510 kcal and about 16 to 18 g protein.
- Anda roti: 3 boiled eggs (about 225) and 2 roti (about 200) with salad (about 15) is roughly 440 kcal and about 24 g protein.
- Kela doodh shake: the recipe below, roughly 390 to 410 kcal, then a normal meal later.
If you want to lose weight
Here the post-workout meal is simply your next planned meal, not an extra. That’s it. The commonest mistake is treating a 30-minute session, which may have used 150 to 250 kcal, as permission for a second dinner worth twice that, and it quietly cancels the whole effort.
- Anda roti light: 2 eggs (about 150), 1 roti (about 100) and salad (about 15) is roughly 265 kcal and about 15 g protein.
- Dahi and fruit: 1 katori dahi (about 95) with 1 banana (about 100) is roughly 195 kcal.
- Daal and one roti: 1 katori daal (about 170) with 1 roti (about 100) is roughly 270 kcal.
With a steady routine, losing about 0.5 to 1 kg a week after the first week or two is honest; the early faster drop is mostly water. Keep intake above about 1,200 kcal a day for women and 1,500 for men unless a doctor is supervising.
A homemade kela doodh shake for weight gain
- Pour 250 ml chilled full-cream milk into the blender (about 150 to 170 kcal, about 8 g protein).
- Add 1 ripe banana, peeled and broken (about 100 kcal).
- Add 2 pitted dates (about 45 kcal) for sweetness instead of sugar.
- Add 1 level tbsp peanut butter (about 95 kcal).
- Blend 30 to 40 seconds and drink it within the hour; total, roughly 390 to 410 kcal and about 13 g protein.

Myth: you must eat within 30 minutes or the workout is wasted
The “anabolic window” is gym folklore. No door slams shut. If you ate a meal a few hours before training, eating within one to two hours after is fine; if you trained fasted early in the morning, eat sooner, because your body has gone a long time without food. Total protein across the day matters far more than the clock.
Myth: pre-workout powder is needed for a good session
Most pre-workout powders are caffeine plus flavourings, and one scoop can carry as much caffeine as several cups of coffee. The daily ceiling for caffeine is about 400 mg for healthy adults and 200 mg in pregnancy; a cup of brewed coffee is roughly 80 to 100 mg and a cup of chai roughly 30 to 50. A cup of chai or coffee an hour before training does the same job for far less money and without the tingling, flushing and 2 am wakefulness that a big scoop tends to bring. Cheaper, too. Teenagers should skip caffeine boosters entirely.
Be wary of unlabelled “gainer” or “wazan barhane” powders and syrups sold online or by some clinics. Some have been found to contain steroids or appetite-stimulant medicines hidden as herbal, and a puffy “moon” face, swelling, new stretch marks, mood swings or rising sugar after starting one mean stop and see a doctor.
Training in Ramadan: when to eat
Heat changes everything. While fasting, keep hard sessions away from the hot afternoon. The two sensible slots are a light session in the last hour before iftar (then eat a proper meal with protein at iftar), or a full session about 90 minutes to 2 hours after iftar, once the meal has settled and you’ve had water. Put eggs, dahi or daal in sehri. Stop at once if you feel dizzy, confused or your heart races, and break the fast if you must. Read our fasting warning signs before planning heavy training in the heat.
Questions about pre and post workout food
What is the best pre workout snack?
A banana, 3 dates or a roti with a thin layer of peanut butter, eaten 30 to 60 minutes before. Easy to digest.
Is a banana a good pre workout snack?
Yes, one of the best. A medium banana is about 100 kcal of easy carbohydrate, it’s portable, and it rarely upsets the stomach mid-session.
Is it safe to eat a banana and a boiled egg together?
Yes, there’s no harm in it. Banana gives carbohydrate and egg gives protein, which makes it a sensible pairing before or after training.
What is a good post workout meal for muscle gain?
A normal meal with 20 to 30 g protein: 3 eggs with 2 roti, or daal chawal with a katori of dahi. Eat within an hour or two and keep your protein steady across the day.
What is a good post workout meal for weight loss?
Your next planned meal, with protein: 2 eggs, 1 roti and salad, or dahi with a banana. Don’t add an extra meal because you trained.
Can I eat immediately after a workout?
Yes. Eating straight after training is fine. Queasy? Wait 20 to 30 minutes.
Can I workout after eating?
After a light snack, wait 30 to 60 minutes; after a full meal, 2 to 3 hours. Full stomachs cramp.
Are nuts a good pre workout snack?
A few are fine, but nuts are high in fat and digest slowly. Five almonds with a banana works; a big handful just before training may sit heavy.
Is it okay to work out on an empty stomach?
For a light or moderate session, many people feel fine. If you get shaky, dizzy or weak, eat a small snack first, and people on diabetes medicine should not train fasted without their doctor’s plan.
Do I need protein powder after the gym?
No. Eggs, dahi, milk, daal, chana and chicken cover it for most people, and powder is a convenience for the few who genuinely can’t reach their protein from food, not a requirement for anyone.
Is pre workout powder bad for you?
Mostly it’s a heavy dose of caffeine, which can cause a racing heart, jitters and poor sleep. Stay under 400 mg caffeine a day in total, 200 mg in pregnancy, and teenagers should avoid it.
Is milk good after a workout?
Yes. A glass of milk gives protein and carbohydrate together, and a kela doodh shake is a good option if you’re trying to gain weight.
What should I eat at sehri if I train in Ramadan?
Include protein and slow carbohydrate: eggs or dahi with roti or oats, plus fruit and plenty of water. Keep hard training for after iftar.
