Desk-job kamar dard is almost always mechanical, tight hip flexors from sitting, a weak core that stopped supporting the spine, and hours without a single stretch. This is different from the sudden, sharp back pain covered in our first 48 hours guide, which deals with acute injury. This routine is for the daily grind kind of ache, done as prevention and maintenance, not first aid.
Five stretches, with actual hold times
1. Seated spinal twist
Sit tall, place right hand on the back of your chair, left hand on your right knee, twist gently to the right. Hold 20 seconds, switch sides. Do this at your desk, no floor needed.
2. Standing hip flexor stretch
Step your right foot forward into a shallow lunge, keep your back knee soft, tuck your pelvis slightly under. Hold 30 seconds each side. This undoes the tightness that hours of hip-flexed sitting builds up.
3. Cat-cow on the floor
On hands and knees, arch your back up like a cat for 3 seconds, then dip it down for 3 seconds. Repeat 10 times slowly. Takes about a minute and loosens the whole spine.
4. Knee to chest
Lie on your back, pull one knee toward your chest, hold 20 seconds, switch legs, then both knees together for 20 seconds.
5. Child’s pose
Kneel, sit back on your heels, stretch arms forward on the floor, forehead down. Hold 30 seconds, breathing slowly. This is the one to end on, it calms rather than stretches hard.
The oil massage technique
- Warm 1 to 2 teaspoons of mustard oil in your palms, not on the stove, just friction warmth.
- Apply to the lower back on both sides of the spine, never directly on the spine bones.
- Use the heel of your hand in slow upward strokes, spine to ribs, for 2 minutes.
- Finish with small circular thumb presses along the muscle beside the spine, 1 minute each side.
- Leave the oil on, no need to wash it off immediately, a warm shower later is fine.
Mustard oil is classed as heating in Unani terms and was used in cold, damp weather for exactly this kind of dull muscular stiffness, applied warm and massaged in rather than left cold from the bottle. Ayurveda uses a similar warming logic with sesame oil, especially for a vata-type ache, described here as tradition, not a proven mechanism.
What this will not fix
Stretching and oil massage relax tight muscles and improve local blood flow, which genuinely helps mechanical, sitting-related stiffness. They do nothing for a slipped disc, a pinched nerve, or structural spine problems, and pushing through pain to “stretch it out” in those cases makes things worse, not better.
The chair and desk setup, since posture starts before the pain does
Feet flat on the floor, knees roughly level with hips, and a small cushion or rolled towel in the small of your back if your chair has no lumbar support. Screen at eye level so you are not leaning forward to read it, which quietly pulls the whole spine out of a neutral position over hours. None of this replaces the stretches, but doing the stretches while sitting in a chair that recreates the same problem every day is treading water.
Stop and see a doctor if pain shoots down one leg past the knee, if you have numbness, tingling or weakness in a leg or foot, if you lost bladder or bowel control, or if the pain started after a fall, lifting a heavy weight, or a road accident. None of that is stretch-it-out pain. Pregnant women should skip the deep twist and hip flexor lunge and stick to cat-cow and child’s pose only, and check with their doctor first. If pain is worse lying flat or wakes you at night, that also needs medical review, not more massage.
