Daily Routine for Weight Loss: A Desi Man’s Day, Roti to Katori
A daily routine for weight loss that a 41-year-old desi man can actually keep runs from fajr to bed on ordinary family food: two eggs and a roti, office chai with chana instead of biscuits, daal and sabzi at lunch, a walk, and an early, smaller dinner. It lands around 1,650 to 1,700 calories without a weighing scale in sight.
The day in one look
- Roti count: three medium dry rotis across the day, one per meal.
- Katori count: daal, sabzi and dahi at lunch, chicken salan at dinner, all level.
- Chai: three cups, each with half the sugar you take now. The biscuits go.
- Walk: 10 minutes after lunch, 15 after dinner.
- Dinner: finished by 8:30 pm, three hours before bed.
- Pace to expect: roughly 0.5 to 1 kg a week after the first week or two. The quick early drop is mostly water.

What does a full day of eating for weight loss look like?
Here is the day, in the amounts a wife or a mother would recognise. The calorie figures are honest ranges from the house tables, rounded to the nearest ten, and they assume salan cooked with less oil than the family is used to, which is the one kitchen change this routine needs.
| Time | What is on the plate | Roughly |
|---|---|---|
| 5:45 am, after fajr | A glass of water. Nothing else yet. | 0 |
| 7:30 am, breakfast | 2 boiled eggs, 1 medium dry roti, 1 cup doodh patti with half sugar | 350 kcal |
| 11 am, office chai | 1 cup chai with half sugar, a small handful (about 30 g) of roasted chana | 210 kcal |
| 1:30 pm, lunch | 1 level katori daal, 1 level katori sabzi, 1 medium roti, 1 katori plain dahi, kachumber | 540 kcal |
| 5 pm, home chai | 1 cup chai with half sugar, 1 seb or kela | 200 kcal |
| 8 pm, dinner | 1 level katori chicken salan (about 100 g chicken), 1 medium roti, salad | 370 kcal |
| Total | Three rotis, four katoris, three cups of chai, no biscuits | about 1,670 kcal |
That is the whole day. It sits roughly 400 to 600 calories under what most men of this height and build burn in a day of office work and light walking, which is the gap that gives about half a kilo a week, and it stays well above the 1,500 floor a man should not go under without a doctor supervising. If you want to check the gap for your own weight and job, do the maths by hand.
Where does the walk fit?
In two pieces, because one 25-minute block never survives a working day with five children in it. Ten minutes after lunch, around the office block or the car park, before the chai. Fifteen minutes after dinner, out of the gate and round the mohalla, with whichever child wants to come. Together they add about 2,500 steps to whatever the day already gave you, they blunt the after-meal sugar rise, and the dinner walk takes the place of the sofa, which is where the second helping and the late biscuit used to live. Our 15-minute plan for busy fathers adds two short strength sessions a week once the walks are a habit.
Count rotis and katoris, not calories. The calories follow.
How do I handle the 11 am chai and biscuits?
Keep the chai. Change the plate. Four plain biscuits with a cup of chai is close to a small meal, and it happens every working day of the year, so swapping the biscuits for a handful of roasted chana or a boiled egg from home removes somewhere between 150 and 250 calories a day without touching anything you would call a meal. Chana also keeps you full until lunch in a way biscuits never did. Halve the sugar in the cup at the same time, hold it there for two weeks, then halve it again. The whole swap is laid out in the chai-time snack swap reset.
What about the 9 pm dinner problem?
Most families eat late. If dinner cannot move, change your share of it rather than the time: one roti, a level katori of salan, salad, and leave the table rather than sit on with the dish in front of you. Have the bigger meal at lunch, where this routine already puts it. If dinner can move, even to 8 pm, you gain a full hour between the last bite and lying down, and that hour is worth more for sleep and reflux than any food swap. The family version of this trade is in big lunch, small dinner.
Which swaps make the biggest difference?
- Paratha at breakfast becomes a dry roti with the same eggs: saves roughly 150 to 250 kcal.
- Four biscuits become roasted chana: saves 100 to 150 and holds hunger longer.
- Two teaspoons of sugar per cup become one, then half: across three cups that is 50 to 75 kcal a day, and more than 1.5 kg a year on its own.
- Salan with four tablespoons of oil for the family pot becomes two: about 60 kcal off every plate, and nobody tastes the difference.
- Sweet lassi or a cold drink becomes namkeen chaas or water: 100 to 200 kcal, every time.
- Three rotis at one meal become one roti and a bigger katori of sabzi: the roti per day guide explains why this one is the lever.
This week, one thing
Change the 11 am plate only. Chai as usual, half the sugar, and a small jar of roasted chana in the desk drawer instead of the biscuits. Do not touch breakfast, lunch or dinner yet. One week of that is about 1,000 to 1,500 calories saved and, more usefully, it proves to you that the routine is made of small, boring swaps rather than hunger.
What if I am hungry, or the weight does not move?
Hunger in the first week is normal and fades. Hunger in the third week means the day needs adjusting, not abandoning: add a katori of sabzi or salad to lunch and dinner first, then a second egg or an extra katori of daal, because protein and bulk fill you for very few calories. A 65 kg man losing weight does well on 65 to 80 g of protein a day, and protein for a 65 kg man shows what that looks like in daal, anda and chicken. Do not drop below the 1,500 floor to speed things up.
If the scale has not moved in three weeks, weigh yourself the same morning each week rather than daily, measure the waist too, and then look at the usual leaks in this order: sugar in chai drifting back up, the salan oil, the weekend dawat plates, and portions of rice creeping from a level katori to a heaped one. Still stuck after that? The plateau guide goes through what to change. More day plans sit in Desi Weight Loss.
If you take insulin or sugar tablets, show this day to your doctor before you follow it, because eating less than usual can drop your blood sugar dangerously and the medicine may need adjusting by them, not by you. Anyone with kidney disease, a thyroid condition, a history of eating problems, or who is losing weight without trying needs a doctor first, and weight falling on its own is a reason for tests, not celebration. Never start, stop or change a prescribed medicine to suit a diet. Stop and see a doctor the same day for fainting, chest pain, or feeling shaky, sweaty and confused. Chest pain with breathlessness or sweating is 1122.
Daily routine for weight loss: what men ask
How many calories should a 41-year-old man eat to lose weight?
For a 65 kg man with a desk job, roughly 1,600 to 1,800 a day gives a steady half-kilo a week. Never below 1,500 without a doctor supervising.
How many rotis a day for weight loss?
Three medium dry rotis a day, one per meal, works for most men of this size when the katoris are level and the biscuits are gone.
Can I still drink chai while losing weight?
Yes, three cups a day is fine. Halve the sugar and drop the biscuits that come with it. The chai itself is not the problem.
Is it better to eat a big lunch or a big dinner?
A big lunch. It fuels the working afternoon, and a smaller dinner finished three hours before bed improves sleep and reflux as well as weight.
What should I eat at 11 am instead of biscuits?
A small handful of roasted chana, a boiled egg, or a fruit. All three hold hunger until lunch better than biscuits for fewer calories.
How fast will I lose weight on this routine?
Expect 1 to 2 kg in the first week, mostly water, then about 0.5 to 1 kg a week after that if the day is kept most days.
Do I need to weigh my food?
No. Level katoris, medium rotis and a handful for chana keep the day close enough. Weigh yourself weekly, not your food.
What if the family eats at 9 pm?
Eat with them but make your share one roti, one level katori and salad, and have your main meal at lunch instead.
Can I have biryani on this routine?
Yes, once a week, as one level plate with salad and no roti alongside, and skip the second helping. The rest of the week absorbs it.
