Weight loss for desk-job men: where the weight comes from
Most men who gain slowly in an office job aren’t eating dramatic meals. They’re adding small, frequent things and moving much less than they did at 22. Picture a typical day: two cups of doodh patti with two teaspoons of sugar each before lunch, biscuits with both, a heavy lunch from the canteen or a colleague’s birthday samosas, two more cups in the afternoon, then sitting in traffic, then sitting on the sofa.
Nothing there is evil. It just adds up over months. Fixing it is a few habits, done most days.

First, measure your waist and blood pressure
For South Asian men, health risk tends to start at lower weights than the usual charts suggest. WHO guidance for Asian populations treats a BMI from about 23 as overweight and from about 27.5 as obesity. Waist size may tell you more: fat around the middle is the kind linked with diabetes and heart disease, and a waist over roughly 90 cm is the commonly used cut-off for men. These are guides, not a diagnosis.
- Stand relaxed, breathe out normally.
- Wrap a soft tape around your bare waist at the level of your belly button, snug but not squeezing.
- Read it and note the date. Re-measure every 2 weeks, same time of day.
- Check BP at a pharmacy or with a home upper-arm machine: sit for 5 minutes, back supported, arm on a table, feet flat. Take 2 readings a minute apart.
- Readings repeatedly at or above about 140/90 in a clinic or pharmacy mean a proper doctor visit; at home, averages of about 135/85 or above are often used as the threshold. If you have diabetes or kidney problems, your doctor may want lower numbers. A reading around 180/120 or above, especially with headache, chest pain or blurred vision, needs urgent care.
If you’re over 40, or your waist is large, or diabetes runs in the family (it often does), ask for a sugar test (HbA1c or fasting) and cholesterol too. Plenty of men find out about raised sugar only this way.
You take tablets for diabetes, especially insulin, glimepiride or gliclazide, because eating less can bring on low sugar; your doses may need to change. The same goes for BP tablets, since readings can fall as weight drops and you might feel dizzy. If you’re tired, cold and gaining despite changes, ask about a thyroid test, and if you have thyroid disease already, keep your doctor in the loop. Men with kidney disease (especially before any high-protein plan), heart disease, or chest pain on exertion need a check before starting exercise. Stop any walk or workout and get urgent help for chest pain or tightness, pain moving into the jaw or arm, fainting, or breathlessness that comes on suddenly. Weight falling off without trying, with thirst or passing lots of urine, needs a doctor’s visit, not a celebration. Don’t buy weight-loss injections or pills online; if you think you need medical treatment, talk it over with a doctor.
The office chai and biscuit problem
Here’s a rough idea of the tea tray, and home recipes vary a lot. A cup of doodh patti made with full-fat milk and 2 teaspoons sugar is roughly 80 to 120 kcal. Two “tea biscuits” add about 50 to 90 kcal. Four rounds a day with biscuits comes to roughly 500 to 850 kcal, which is a meal, drunk standing up.

Cutting sugar slowly works because taste adjusts. After three or four weeks, the old sweet chai often tastes syrupy. A lunch box that stops the 4 pm slump
Canteen lunches are often oily salan with two naans, and a heavy lunch makes the afternoon sleepy and snacky. Carry a tiffin three days a week and you control most of the week.
- Fill half the box with sabzi or salad: bhindi, lauki, mixed vegetables, cucumber and onion.
- Add a palm-sized protein: chicken salan (pieces, less gravy), 2 eggs, a cup of daal, or chana.
- Add 1 to 2 medium chapatis (roughly 100 to 120 kcal each, depending on size and atta), or about 1 cup cooked rice.
- Pack a small box of plain dahi or raita.
- Cook the salan with about 1 tablespoon oil for a family pot instead of the usual pour. Skim the oil from the top of leftovers.
If your colleagues share food, have a small portion and don’t feel you have to refuse. It’s one lunch.
Walking breaks and the evening sit

- Set a phone reminder every 45 minutes: stand, walk to the water cooler, refill.
- Take calls standing or pacing.
- Use the stairs for one or two floors. Walk to a colleague’s desk instead of messaging.
- After lunch, walk 10 minutes, even around the car park.
- Park at the far end, or get off the bus a stop early.
Then there’s the evening: home, dinner at 10, sofa, phone, bed. Try a 20 to 30 minute walk after dinner, with your wife, your kids or your father. That one walk moves your daily step count more than anything else in an office day. It’s a very old habit in desi neighbourhoods for a reason. Twice a week, add simple strength work at home, which matters more after 40 as muscle naturally declines.
A 10-minute home strength circuit
Do each move for 40 seconds, rest 20 seconds, go twice through: chair sit-to-stands, wall or table push-ups, standing calf raises holding a chair, and a slow march on the spot. Build up gradually. Stop if you get chest pain, dizziness or joint pain that sharpens.
Late dinners, snacks and sleep
Many office men eat their biggest meal at 10 pm, then feel heavy and sleep badly. If you can, eat a bit earlier, or split it: a small snack like roasted chana or a boiled egg at 6 pm, and a lighter plate at dinner. Our guide to desi snacks for weight loss has portions.
