Last Chai of the Day: When to Stop Caffeine and Sleep Better

What time to stop drinking chai for better sleep? Most people do well stopping chai and coffee 6 to 8 hours before bed, so a 10 p.m. sleeper would have the last cup between 2 and 4 p.m. That is a starting guess, not a rule: caffeine clears at very different speeds from person to person, so the cutoff is something you test on yourself.

Quick facts

  • Kicks in: about 30 minutes after a cup.
  • Stays active: up to five hours or longer, and the half-life (time for half to clear) ranges from 2 to 12 hours between people.
  • Common advice: the NHS says avoid tea and coffee for at least six hours before bed; the Sleep Foundation suggests at least eight, and ten or more if sleep is still poor.
  • Your job: run the 10 day experiment below and keep the cutoff that works.

How long does caffeine stay in your body?

The first sip works fast, but the tail is long. Half-life is the time your body needs to clear half of what you drank. If yours is 6 hours, a cup at 4 p.m. still leaves about a quarter of its caffeine in you at 4 a.m. Half-life ranges from 2 to 12 hours between people, so two friends who drink the same chai can sleep very differently.

Several things move the number. Genes matter. Heavy smokers clear caffeine faster, because nicotine shortens its half-life. Pregnancy slows clearing, especially in the later months, when the half-life can be about double. Regular drinkers may feel less buzz from the same cup, but that tolerance does not reliably protect sleep.

Which cup has how much caffeine?

There is no label on a roadside chai. Typical figures for an 8 oz cup (a bit under a regular mug) are 100 to 200 mg for brewed coffee, 40 to 120 mg for tea, 0 to 70 mg for a 12 oz can of cola, and 50 to 300 mg for energy drinks. Those are wide ranges because strength depends on the leaf, the grind, the brew time and the cup size.

DrinkTypical caffeineWhat changes it
Brewed coffee100 to 200 mg per 8 ozGrind, brew time
Tea (chai, green)40 to 120 mg per 8 ozLeaf amount, boiling time
Cola0 to 70 mg per 12 ozBrand
Energy drink50 to 300 mg per 8 to 16 ozBrand, can size

Does chai at night keep you awake?

It can, and a kadak cup is a different drink from a weak one. A pot boiled hard with plenty of leaf is a stronger cup than a quick steep, so compare the cups you actually drink, not just the number of cups. The details of long boiling are in the kadak chai guide. Caffeine does not need to stop you falling asleep to cost you: it can make sleep lighter or shorter even when you drop off on time.

Where does hidden caffeine come from?

  • Energy drinks and some soft drinks, especially in 500 ml bottles.
  • Chocolate and cocoa drinks, which carry a smaller amount.
  • Some pain and cold packs, which list caffeine on the label. Read the ingredients line.
  • Fresh brewed tea or coffee from a stall, where the amount is unlabelled and hard to guess.

The 10 day chai cutoff experiment

Insider tip: move the cup, not the whole habit

You do not have to give up chai. Just move the last cup earlier and watch what changes. Keep your bedtime and wake time steady during the test, so the cup is the only thing you change.

  1. Days 1 to 3: drink as usual. Each morning, jot down roughly how long it took to fall asleep and how many times you woke.
  2. Days 4 to 6: make your last caffeinated cup one hour earlier than usual.
  3. Days 7 to 9: move it another hour earlier.
  4. Day 10: compare your notes. If sleep onset or night waking improved at some step, keep that cutoff.
  5. If nothing changed, caffeine may not be your main issue. Look at the room, the schedule and the evening routine instead.

Late evening chai is also a ritual, and the ritual can be kept: a warm milky drink or herbal tea is a fair swap, and what to eat and drink before bed goes through the options.

Is decaf or herbal tea fine at night?

Herbal infusions such as chamomile or fennel have no caffeine because they are not made from the tea plant. Decaf tea has much less, not zero. If a single cup still wakes you, treat decaf as a small dose rather than as nothing.

Take care if

Pregnancy slows caffeine clearing, so your doctor sets the limit for you. People with anxiety, reflux or palpitations may feel worse with caffeine at any hour, and a doctor decides what is right for heart rhythm problems. Never swap or stop a medicine to fix sleep. See a doctor if you still sleep badly after weeks of steady habits, if you have chest pain, a racing or irregular heartbeat, or if headaches appear when you cut caffeine back for more than a few days. Sudden heavy cuts can cause withdrawal headaches and tiredness, so reduce gradually.

Chai cutoff questions people ask

When should I stop drinking tea before bed?

Most guidance says 6 to 8 hours before bed, so for a 10 p.m. bedtime stop between 2 and 4 p.m. Sensitive people may need 10 hours or more, so test your own cutoff.

How long does caffeine stay in your body?

Its effect usually lasts up to five hours or longer, and the half-life runs from 2 to 12 hours between people. Pregnancy roughly doubles the half-life in later months.

Does chai at night keep you awake?

It can, depending on how strong the cup is and how sensitive you are. A strong, long-boiled cup late in the evening is more likely to cause trouble than a weak one.

Is decaf tea ok at night?

Usually, yes, though decaf is low in caffeine rather than free of it. Caffeine free herbal infusions are the safer choice if you are very sensitive.

How many hours before bed should I stop coffee?

At least 6 hours is the NHS suggestion, and 8 hours is the Sleep Foundation suggestion. Because coffee is often stronger than tea, many people need the longer gap.

Why can I drink chai and still sleep?

You may clear caffeine quickly, because of genes, smoking or tolerance. Sleep can still be lighter than you notice, so the 10 day test is worth running even if you fall asleep easily.

Does green tea keep you awake?

It can, because it contains caffeine, though usually less per cup than coffee. The amount depends on leaf and steep time, so a late strong cup counts.

Caffeine in chai vs coffee: which is lower?

A typical cup of tea has about 40 to 120 mg per 8 oz against 100 to 200 mg for coffee. A heavily boiled chai can climb towards the upper end, so strength matters more than the drink name.
