Start Moving Your Shoulder

If reaching behind a bra strap feels impossible, a simple daily stretch routine can help ease that stiffness.

At a glance

The shoulder capsule can thicken and tighten, limiting how far you can move. It usually progresses through three stages over one to three years. Gentle, regular stretching is the first step toward loosening it.

Gentle beats hard

When a shoulder feels stiff, the instinct is to yank it with a big, painful stretch. That often makes the capsule tighten more, leading to even less motion. Instead, try short, gentle sessions many times a day, staying inside a comfortable stretch range.

Day 1, Pendulum swing

Start by leaning forward a little, letting your good hand rest on a table or chair for support. Let the affected arm hang straight down, completely relaxed, and let gravity do the work. Swing the arm in small circles about thirty centimeters wide, doing ten circles clockwise and then ten counter-clockwise.

Day 2, Towel reach

Grab a small hand towel and slip it behind your back, one end over the shoulder and the other in the lower back. Gently pull upward with the top hand, which lifts the lower hand a little up your back. Hold the mild pull for fifteen to twenty seconds, repeat three times, and stop the moment you feel a sharp pinch.

Day 3, Wall crawl

Stand about twenty centimeters away from a wall, face it, and place the fingertips of your affected hand at waist height. Slowly walk your fingers up the wall like a spider climbing, keeping the motion controlled. When you feel real resistance or pain, stop. Mark the highest point you reach with a pencil dot or a piece of tape, this becomes your baseline.

Day 4, Warm before stretch

Apply a warm compress or a hot water bottle wrapped in a towel to the shoulder for about ten minutes before you stretch. The warmth relaxes the surrounding muscles and makes the stretch feel less guarded. Use a temperature that’s warm, not hot enough to redden the skin, and never fall asleep with the heat source on your skin. After the heat, do your pendulum swing and towel reach.

Day 5, Check wall mark

Go back to the wall crawl you did on Wednesday and repeat the same motion. Compare the height you reach now with the pencil mark you made earlier. It’s normal if the change is only a few centimeters or even invisible at this stage, frozen shoulder usually shifts slowly over weeks, not days. What matters is that the exercises still feel doable and that everyday reaching feels a little easier.

Day 6, Move in daily life

Beyond the set exercises, try to use the arm gently throughout the day within the range that feels comfortable. Brush your hair, reach for a lower shelf, hold a cup, anything that moves the shoulder a little, but stop before any sharp or shooting pain appears. The goal is to keep the joint moving, not to force it.

Day 7, Plan ahead

One week of these three movements builds a solid foundation, but real progress takes weeks or months. Keep doing the pendulum swing, towel-assisted reach, and wall crawl every day, and check your wall-crawl height only once a week so you don’t get discouraged by tiny day-to-day shifts. If the shoulder still hurts at night, or if you see no improvement after three to four weeks, schedule a visit with a doctor or physiotherapist for a proper assessment.

Traditional oil massage

Traditional households often warm mustard or sesame oil and massage it around a stiff shoulder before moving. The heat is believed to loosen the joint, which matches modern advice to apply warmth before stretching.

Caution for some

If you have diabetes, let your doctor know about shoulder stiffness, because recovery can be slower. Stop any movement that causes sharp, shooting, or worsening pain. Seek professional help right away if the shoulder feels hot, swollen, or the pain started suddenly after a fall or injury.

Tonight's quick start

Tonight, before you go to sleep, do ten pendulum circles clockwise and ten counter-clockwise. It takes less than two minutes and is the safest starting point.

Keep moving safely
