7-Day Knee Reset

In just a week you can start moving a sore knee safely, and I’ll reveal the key move that makes the biggest difference.

Day 1, Isometrics

First day we keep the joint still. Sit with a rolled towel under the knee, press down for three seconds, then try a chair press and a buttock clench. Do two sets, morning and evening, about five minutes each.

Day 2, Gentle Range

Add a little motion while staying seated. Warm the joint with a warm pack, then repeat the three isometrics once, slide the heel back and forward, and straighten the knee, holding five seconds. Ten reps each leg.

Day 3, Standing Intro

Now we stand near a wall. Warm up with the day-2 set, then try a sit-to-stand without using hands, a wall-supported calf raise, and a shallow wall sit. Ten to twelve reps each.

Day 5, Hip Strength

Hip muscles guide the knee, so we add glute bridges, clamshells on the side, and straight-leg raises lying down. Do one round of each, about twenty minutes total.

Day 6, Test Walk

Put on cushioned shoes and walk on flat ground for ten minutes at a conversational pace. Afterward, elevate the leg and apply a cold pack if it feels swollen. Check the next-morning test.

Day 7, Stairs Technique

Combine the day-3 standing set and day-5 hip set, then practice a single flight of stairs using the good-leg-up, bad-leg-down technique. One up and down is enough, then finish with ten minutes of flat walking.
